it's always a best guess estimate. I always figure on the low side of what the books say. I have a bunch of legume covers in replicated strips with 3 N rates to try and get a handle on your question. As i understand, N value potential peaks around first flower of a cover crop. N is releases then as the cover breaks down which can vary depending on moisture. The longer you cover crop the better it gets as there is a reserve of added nutrients build up over time.
